A common piece of coaching folklore holds that every pound lost is worth roughly 1-2 seconds per mile in race pace — the logic being that a lighter runner requires less energy to move the same distance, all else equal. It's a real physiological effect, but "all else equal" is where most people go wrong applying it.

Where the number comes from

The relationship is grounded in basic energetics — running economy studies generally show that lighter body weight reduces the metabolic cost of running at a given pace, in a roughly linear way across small weight changes. The commonly cited range of 1-2 seconds per mile per pound is a reasonable approximation for modest weight changes achieved without losing fitness, muscle mass, or the ability to train hard.

That last qualifier is the entire risk of misusing this number. Weight lost through under-fueling, especially during a training block, often comes with reduced glycogen storage, impaired recovery, and eventually lost muscle mass — all of which cost you far more than the pounds gain you in the pace formula.

Worked example: A runner racing at 8:00/mile who loses 8 lb through healthy, gradual changes might see roughly 8-16 seconds per mile of pace benefit from the weight effect alone — modest but real over a marathon distance, potentially several minutes off a finish time, if the weight loss doesn't come at the cost of training quality.

The caveat that matters more than the formula

This calculator estimates a physics effect, not a training plan. Fitness and health always come first — weight loss pursued aggressively during heavy training almost always backfires, showing up as fatigue, illness, or injury before it shows up as a faster finish time. If weight change is a genuine goal, it belongs in the off-season or a lower-mileage period, done gradually, not layered on top of marathon buildup mileage.
