Fitness & Body

Estimate aerobic capacity (Daniels & Gilbert VDOT) from a race you actually ran — usually more useful than a watch's guess.

Cooper 12-Minute Test

Run as far as you can in 12 minutes; the distance estimates VO2 max via Cooper's 1968 formula.

Calories Burned Running

A standard estimate of total energy cost: roughly one kilocalorie per kilogram per kilometer. Terrain, pace, and physiology all move the real number.

Fuel & Hydration

Races longer than about 90 minutes are eating contests you happen to run through. Plan carbs, fluids, and gel timing before the start line — your stomach on mile 20 will not be in a planning mood.

Carb Fueling Planner

Total carbohydrate for a long run or race. Common targets run 30–60 g/hr for most runners, up to ~90 g/hr with a trained gut and mixed sugar sources.

Fluid Planner

Total fluid for the duration. Typical intakes fall around 13–27 oz (400–800 ml) per hour, scaled to heat and your own sweat rate.

Course & Conditions

The course and the weather don't care about your goal pace. These adjustments are honest approximations of well-known effects — use them to set expectations, then run by effort.

Heat Pace Adjustment

Warm air taxes cooling and slows race pace. This uses a common rule of thumb (~1% slower per 5°F above 60°F) — humidity makes it worse.

Altitude Adjustment

Thinner air, less oxygen. Roughly a 1% slowdown per 1,000 ft above ~2,000 ft for unacclimated sea-level runners in distance races — an estimate with wide individual variation.

Grade-Adjusted Pace

What your pace on a hill is "worth" on the flat, using standard coaching heuristics (uphills cost more than downhills give back).

Elevation Gain Time Cost

Estimated time a course's total climb adds versus a flat race, using the Naismith/Scarf equivalence (1,000 ft of gain ≈ 1.5 extra flat miles).
