What VO2 Max Really Means for Runners
VO2 max is the maximum volume of oxygen your body can take in, transport, and use per minute, normalized to body weight — milliliters per kilogram per minute. It is the ceiling on your aerobic engine: how much fuel the system can burn when everything is running flat out.
The scale
Untrained adults typically land in the 30s and low 40s. Trained recreational runners commonly sit in the 40s and 50s. Elite marathoners test in the 70s, elite male cross-country skiers have recorded values in the high 80s and low 90s, and a handful of outliers have cracked 90. Genetics set a large share of the range; training determines where inside your range you actually live.
What the number doesn't tell you
Here is the part the fitness-watch marketing skips: VO2 max is a capacity, not a performance. Race results are decided by at least three factors, and VO2 max is only one of them:
- VO2 max — the size of the engine.
- Lactate threshold — the fraction of that engine you can sustain. Two runners with identical VO2 max values can race minutes apart because one holds 85% of it for an hour and the other holds 75%.
- Running economy — how much oxygen it costs you to hold a given pace. This is why some runners with modest lab numbers beat runners with spectacular ones.
This is also why race-based estimates are more useful for training than lab values. A race bakes all three factors into one number.
Estimating without a laboratory
The gold standard is a treadmill test with a gas-exchange mask, which most runners will sensibly never do. Two field methods have decades of use behind them:
Race-based estimation. Jack Daniels and Jimmy Gilbert built a model — VDOT — that infers an effective VO2 max from any hard race result. Because it's derived from performance, it automatically accounts for your economy and threshold, which makes it the most practical single fitness number a runner can track. It's also the engine behind training-pace tables: from one VDOT value, every workout pace from easy to repetition can be derived.
The Cooper test. In 1968, Dr. Kenneth Cooper published a simpler protocol for the Air Force: run as far as you can in 12 minutes. The distance maps to VO2 max through a linear formula. It's blunt, it hurts, and it has remained in use for over half a century because it works well enough.
Track the trend, not the number. A VO2 max estimate that climbs over a season is telling you something real. A single reading is just weather.
Can you raise it?
Yes — with diminishing returns. Newer runners can see double-digit percentage gains in a couple of years of consistent training. Veterans fight for single points. The workouts that move it are the unglamorous ones: sustained aerobic volume as the base, plus intervals of three to five minutes at roughly the fastest pace you could hold for 10–12 minutes, repeated until quality decays. And VO2 max declines with age — but far slower in people who keep training, which is rather the point.
