The Five Heart Rate Training Zones, Explained
Heart rate zones are the most used and most misused numbers in endurance training. Used well, they keep easy days genuinely easy and hard days genuinely hard. Used badly — usually because they were set from a bad max-HR estimate — they turn every run into a gray-zone grind that trains neither quality.
The five-zone model
- Zone 1 (50–60% of max): recovery. Conversational to the point of feeling silly. Its job is blood flow, not fitness.
- Zone 2 (60–70%): the aerobic engine room. This is where mitochondria multiply, capillaries grow, and fat metabolism improves. It should be the majority of most runners' weekly volume — and for most runners, it isn't.
- Zone 3 (70–80%): steady/tempo. Comfortably uncomfortable. Useful in doses, seductive in excess — the classic "junk mileage" zone when it swallows runs that were supposed to be easy.
- Zone 4 (80–90%): threshold. Roughly the effort you could race for an hour. Training here raises the pace you can sustain before fatigue accumulates quickly.
- Zone 5 (90–100%): VO2 max. Short intervals, big breathing, real recovery between reps. Potent and expensive — a little goes a long way.
Setting the zones honestly
Every zone is a percentage of numbers you have to estimate, and the estimate matters more than the model. The old "220 minus age" formula (Fox, 1971) was never intended as a precision tool; the Tanaka formula (208 − 0.7 × age, from a 2001 meta-analysis) fits population data better. Both carry a standard deviation of roughly 10 beats — meaning your true max could easily sit a full zone away from the estimate. A hard uphill field test or a value observed at the end of a short race beats both formulas.
The second refinement is the Karvonen method, which anchors zones to your heart rate reserve — the span between resting and max — rather than max alone. Two runners with a max of 180 but resting rates of 45 and 70 are not the same athlete, and Karvonen zones reflect that. For trained runners, reserve-based zones usually match perceived effort noticeably better.
The most common zone error in recreational running isn't going too hard on hard days. It's going too hard on easy days, every single day.
The 80/20 principle
Analyses of elite endurance athletes across sports keep finding the same distribution: roughly 80% of training time at low intensity (zones 1–2), 20% at high (zones 4–5), and surprisingly little in between. The counterintuitive part is that running your easy days slower lets you run your hard days harder — and the hard days are where the fitness headline gets written. If your easy runs keep drifting into zone 3, the fix isn't discipline in the abstract. It's a number on your wrist and a promise to stay under it.
One caveat: heart rate lags effort by a minute or two and drifts upward with heat and dehydration. For short intervals, pace is the better dosing tool; for easy volume and long steady work, heart rate is hard to beat.
