Why Your Easy Runs Are Too Fast — And What It Costs You
The most common error in amateur distance training is not laziness. It is running the easy days at an intensity that feels virtuous and produces almost nothing.
Watch a recreational running club on a Tuesday and you will see something curious. The easy run and the tempo run look almost identical. Both are conducted at a pace that leaves conversation clipped, both leave the runners pleasantly tired, and both sit in a band of intensity somewhere in the moderate middle. The runners believe they are alternating between recovery and hard work. They are actually doing the same session twice.
The distribution that works
When researchers examine the training logs of elite endurance athletes across running, cycling, rowing and cross-country skiing, a consistent pattern appears. Roughly eighty percent of training time is spent at low intensity, below the first ventilatory threshold. Most of the remainder is spent well above the second threshold. The moderate zone that recreational runners live in receives very little attention.
This distribution is called polarised training, and its persistence across sports and across decades is the strongest argument for it. It was not designed by a physiologist and imposed on athletes; it emerged from what fast people were already doing, and physiology caught up afterwards to explain why.
What easy running actually builds
The adaptations that distinguish a trained distance runner from an untrained one are overwhelmingly peripheral rather than central. Mitochondrial density inside the working muscle rises. Capillary networks proliferate, shortening the diffusion distance for oxygen. The enzymes of fat oxidation upregulate. Slow-twitch fibres become more efficient at using fat as fuel, sparing the limited glycogen store. Tendons and bone remodel to tolerate load.
Almost none of this requires high intensity. What it requires is duration and repetition, and duration is only available if the intensity is low enough to sustain it and recover from it. Running easy is not a concession to fatigue. It is a specific stimulus with a specific target, and it happens to be the target that determines how long you can hold a given pace.
Why moderate is the worst of both
Running at moderate intensity — the zone that feels like honest work but not suffering — carries a real physiological cost. Glycogen depletion is substantial. Sympathetic nervous system activation is meaningful. Recovery takes a day or more. And in exchange for that cost, the stimulus is a diluted version of two different things: not enough volume to drive peripheral adaptation efficiently, not enough intensity to challenge maximal oxygen uptake or lactate clearance.
The compounding problem is what it does to the rest of the week. A runner who spends Tuesday in the moderate zone arrives at Thursday’s interval session incompletely recovered. The intervals are then run slightly slow — still hard, but at a pace that no longer challenges the specific system they were meant to challenge. Now both sessions are moderate. The week has collapsed into a single undifferentiated grey effort, and the runner plateaus while working harder than the person improving.
How slow is easy
Three tests, in ascending order of precision.
The talk test. You should be able to speak a complete sentence aloud without gasping between clauses. This tracks the first ventilatory threshold closely enough for practical purposes and costs nothing.
Nasal breathing. If you can run breathing through your nose alone, you are almost certainly below threshold. Not everyone finds this comfortable, but as a diagnostic it is unambiguous.
Derived pace. Feed a recent race into the training pace calculator and use the easy band it produces. For a runner who races 5K in 22 minutes — 7:05 per mile — easy pace lands somewhere near 8:50 to 9:55 per mile. At the slow end that is nearly three minutes per mile off race pace, and that gap is the number people refuse to believe.
The objection, and the answer
The objection is always some version of: running that slowly feels pointless, and my form falls apart. The form complaint is partly legitimate. Very slow running does change mechanics, and if you are shuffling badly it is reasonable to add short strides — six to eight accelerations of twenty seconds — at the end of an easy run to preserve turnover without adding meaningful fatigue.
The feeling of pointlessness is not legitimate, it is just unfamiliar. The discomfort is social and psychological rather than physical: slow running is not impressive, it does not produce a satisfying training log entry, and it is visible to anyone watching. Those are real feelings attached to no physiological argument whatsoever.
Making the change
Take a two-week window and cap your easy runs by heart rate rather than pace, using zone two from the heart rate zone calculator. Accept that the pace will be embarrassing and that you will walk hills in the first week. Then run your next hard session and observe what happens to the interval splits.
The usual outcome is that the hard sessions get noticeably faster within two to three weeks, because for the first time in months they are being performed on recovered legs. That is the entire mechanism. Easy running does not make you fast on its own. It makes you capable of the training that does.
