What the Long Run Is Actually For
Most runners treat the long run as a test of endurance. It is not a test. It is a stimulus, and tests and stimuli want opposite things from you.
Ask ten club runners what the long run is for and most will say something about getting used to the distance. That answer contains a grain of truth wrapped around a misconception that quietly ruins a lot of marathon preparation.
The adaptations you are actually chasing
The long run produces a specific cluster of changes, and duration rather than pace is what drives almost all of them.
Mitochondrial biogenesis. Sustained aerobic work signals muscle fibres to build more mitochondria. More mitochondria means more capacity to produce energy aerobically, which means a higher sustainable pace before anaerobic contribution rises.
Fat oxidation. Extended low-intensity work upregulates the enzymes that liberate and burn fat. This matters enormously for the marathon, where glycogen stores are finite and running out is the classic failure mode. A runner who derives a greater share of energy from fat at marathon pace spares glycogen and reaches 35 kilometres with fuel remaining.
Glycogen storage. Repeatedly depleting muscle glycogen and refilling it increases how much the muscle can store. The tank gets bigger because you keep emptying it.
Structural resilience. Tendons, ligaments and bone remodel in response to repeated loading, and they do so far more slowly than the cardiovascular system adapts. This mismatch is why runners get injured: fitness arrives before durability does, and the fitness tempts you into loads the structures have not yet earned.
Neuromuscular fatigue resistance. Late in a long run, the fibres you normally rely on are tired and the nervous system recruits others. Rehearsing that recruitment is part of what makes the late stages of a race survivable.
Why speed usually undermines it
Every one of those adaptations responds primarily to time under load. Raising the pace shortens the time you can spend and lengthens the recovery you need afterwards. A runner who runs 26 kilometres at an honest easy pace and recovers in a day has bought more adaptation than one who runs 22 hard and spends three days flattened.
There is a place for pace within the long run, and it is specific: marathon-effort segments inside an otherwise easy run, for runners actually preparing for a marathon. Something like 24 kilometres with the middle 10 at goal pace rehearses the exact rhythm and fuelling of race day. That is a purposeful session with a name and a target. It is not the same as drifting steadily faster because you feel good at kilometre 8, which is what usually happens.
How long is long
The useful ceiling is set by time, not distance, and the common guidance of capping the long run at around two and a half to three hours has a defensible basis: beyond that, marginal adaptation flattens while injury risk and recovery cost keep climbing.

The share-of-volume column is the one to watch. A long run that represents half your weekly mileage is not a long run, it is a weekly race with six rest days around it, and it is a reliable way to get injured. If your long run is disproportionate, the fix is to raise midweek volume rather than to cut the weekend.
The marathon myth of the 20-miler
The idea that a marathon plan requires a 20-mile run before it is legitimate is a convention, not a physiological law. For a runner who covers 20 miles in two and a half hours it is a sensible session. For one who takes four hours, it is a substantially harder effort than the elite equivalent and takes a week to absorb — during which no other quality training happens.
Slower runners are generally better served by capping at three hours regardless of the distance that produces, and by adding a second medium-long run midweek. Total weekly time on feet predicts marathon outcome better than the length of the single longest run.
Practical execution
- Run it at the easy pace your training zones specify, and check it honestly — long runs drift fast without anyone deciding to.
- Practise race fuelling. The gut adapts to carbohydrate intake at effort, and race day is the wrong place to discover it has not.
- Measure fluid loss occasionally with the sweat rate calculator, especially as the season warms.
- Build by no more than about ten percent a week, and take a shorter long run every third or fourth week. Adaptation happens during recovery, not during the stimulus.
The long run rewards patience more than any other session in the schedule, which is precisely why it is the one most often run too hard.
