Runners who train primarily on a treadmill are often surprised by how much harder an "equivalent" pace feels outdoors on race day — and runners who move from outdoor training to a treadmill often find the reverse, an easy pace that suddenly feels like nothing. The difference isn't in your fitness. It's in a variable most treadmill users ignore: incline.

Why flat treadmill running is easier than flat road running

Outdoors, air resistance takes a small but real toll on running economy — your body is doing work pushing through still air that a treadmill belt doesn't require, since the belt moves under you rather than you moving through the air. This effect is small at easy paces but grows with speed. The commonly used correction is a 1% treadmill incline, which approximately offsets the absent air resistance and makes treadmill effort at a given pace closer to true outdoor effort at that same pace.

Without that 1% adjustment, a "flat" treadmill run at a given pace is measurably easier than the same pace on a still, flat road — which is why treadmill paces run dead flat tend to overstate a runner's outdoor fitness.

Running the numbers

The Treadmill Pace Converter estimates the flat-road effort equivalent of a given treadmill speed and incline setting, using a common effort heuristic — a guide for planning workouts, not a precise physiological measurement.

Worked example: A treadmill run at 6.0 mph (10:00/mile) with 0% incline is doing less work than the same pace outdoors; setting the treadmill to 1% incline is the standard correction to bring the two closer to equivalent. At higher belt speeds — 8-9 mph and up — some coaches push the incline correction slightly higher, since air resistance scales with speed.

Using this in training

If your goal race is outdoors, don't program every workout at 0% incline and assume the paces will transfer directly — build in the 1% baseline for easy and steady runs, and treat any treadmill time trial as a rough proxy for outdoor fitness rather than an exact substitute. Wind, heat, and terrain outdoors introduce variables no treadmill setting fully replicates, so use treadmill numbers as training guidance, and trust actual outdoor time trials more heavily as race day approaches.
